5 Reasons Menopause Slows Your Metabolism (That Aren’t Muscle Loss)
Part 2 of a 3-part series on midlife metabolism: what’s actually changing, why, and what you can do about it.
Last week we talked about the study that measured perimenopausal women’s actual resting calorie burn in a lab, then compared it to what the standard calorie calculators predict. The formulas were off by an average of 215 calories a day. And here’s the part that surprised even me: muscle loss, the thing we’ve all been taught to blame, only explained about 1 to 2 percent of that gap.
So if muscle loss isn’t the reason menopause slows your metabolism, what is it?
Turns out, quite a lot is happening under the hood during perimenopause and menopause that has nothing to do with the number on the scale at your last strength workout. Here are five of the biggest players, and something you can actually do about each one.

1. Your mitochondria just lost a key partner
Think of your mitochondria as your body’s power plants, the tiny structures inside your cells that turn food into usable energy. What most of us don’t realize is that estrogen receptors live inside those power plants.
When estrogen drops, it’s not just your reproductive system that notices. Your mitochondria lose some of their efficiency too, independent of anything happening with your muscle mass. Same fuel going in, less usable energy coming out. That’s not a discipline problem. That’s biochemistry.
What helps: B vitamins and omega-3s are two of the raw materials your mitochondria rely on most. Leafy greens, legumes, and whole grains cover your B vitamins, while walnuts, chia, and flax cover the omega-3 side. Small swap, real support.
2. Insulin stops getting the same response
Insulin is the hormone telling your cells to open up and let glucose in for fuel. In perimenopause, cells often become less responsive to that signal, a shift called insulin resistance, and it happens somewhat independently of your age or your body weight.
The practical result: glucose that would normally get burned for energy gets rerouted toward fat storage instead. You can eat the exact same meal you always have and your body processes it differently than it did five years ago. Again, not you. Biology.
What helps: Pairing carbohydrates with protein and fiber slows how fast glucose hits your bloodstream in the first place. And this one might surprise you: a 10-minute walk after a meal measurably blunts the blood sugar spike that follows it. Free, easy, and it works with your insulin instead of against it.
3. Your hunger signals get their wires crossed
Two hormones do most of the talking when it comes to appetite: ghrelin, which tells you you’re hungry, and leptin, which tells you you’re full. Both shift during menopause, and not in your favor.
You can end up feeling hungrier while simultaneously burning fewer calories, which is a genuinely frustrating combination. If you’ve noticed you want to eat more than you used to, even though nothing else in your life changed, this is likely part of why. It’s not a willpower gap. It’s a signal getting scrambled somewhere between your gut and your brain.
What helps: Protein is the most satiating macronutrient we have, so getting ~25g to 30g at breakfast especially can quiet that ghrelin noise before it even starts. Sleep matters here too. Leptin regulation depends on it, which is one more reason a rough night often shows up as a hungrier next day.
4. Your body gets rustier at burning its own fat
There’s a difference between storing fat and being able to efficiently use stored fat for fuel. That second skill, called fat oxidation, tends to become less efficient during menopause, separate from anything related to muscle.
Think of it like a car that still has plenty of gas in the tank but the engine has gotten less efficient at actually converting it into movement. The fuel’s there. The system pulling it out and using it just isn’t running quite the way it used to.
What helps: Strength training a couple times a week is one of the more direct ways to help your body get better at tapping into fat stores for fuel again. If a structured gym routine isn’t realistic right now, even consistent daily movement, stairs, stretching, walking after meals, adds up more than people expect.
5. Stress and sleep pile on top of everything else
And then there’s cortisol. Perimenopause tends to make it harder to regulate your stress hormone, and elevated cortisol interferes with sleep, increases sugar cravings, and encourages fat storage, especially around the middle.
Here’s the frustrating part: poor sleep raises cortisol, and raised cortisol disrupts sleep. It’s a loop, and it quietly compounds every other item on this list. Support one, and you start to loosen the grip of the rest.
What helps: A simple nighttime wind-down ritual, screens off an hour before bed, a few minutes of journaling or deep breathing, a consistent bedtime, does more for this loop than almost anything else on this list. It’s not glamorous. It’s also one of the few things here that’s entirely in your control tonight.
So where does that leave you?
None of these five reasons menopause slows your metabolism show up on a bathroom scale. None of them are visible in a mirror. And none of them are fixed by trying harder at the exact plan that used to work for you.
